Few areas of nutrition generate more noise than protein. How much do you need? Does it matter when you eat it? Is there really a magic window after training where everything you consume goes straight to your muscles? The fitness world has strong opinions on all of this, and the supplement industry has built a considerable business around them.
The science, as usual, is more nuanced. Dr Adam works through the evidence on protein dose, timing, and what both mean in practice for different people.
How much protein do you actually need each day?
The honest answer is: it depends, and the range in the research is wide.
The minimum daily intake to prevent deficiency sits at around 0.8g per kilogram of body weight per day. But for active individuals, the evidence points to a considerably higher range, somewhere between 1.0 and 2.2g per kilogram per day, depending on your circumstances.
Simply eating more protein will not automatically produce more muscle. Eating more than you need means those extra amino acids are either used for energy or stored as fat. How much exercise you do, what type (particularly resistance training), and at what intensity will determine how far towards the upper end of that range you need to go.
A few specific situations call for higher intakes. Older adults, anyone in a calorie deficit, and people actively trying to lose weight while preserving muscle mass may all benefit from sitting closer to the higher end, given the increased risk of muscle loss in each of those contexts.
What is the optimal amount of protein to eat in one sitting?
In theory, more protein means more amino acids available to support muscle building. In practice, there appears to be a ceiling on how much the body can effectively use at once.
Research consistently suggests that around 20 to 25g of high-quality protein per sitting is sufficient to maximally stimulate muscle protein synthesis, even when combined with exercise. The mechanism involves what is known as the leucine threshold: the minimum concentration of the amino acid leucine needed to activate the cellular pathways that kick off muscle protein synthesis. Once that threshold is hit, adding more protein produces diminishing returns. The surplus amino acids are largely broken down for energy or excreted.
This ceiling is more pronounced when protein is consumed without exercise, a phenomenon sometimes called the “muscle full” effect, where the synthetic response peaks around two hours after eating and then returns to baseline even if amino acids are still circulating.
For larger or more muscular individuals, that ceiling may be somewhat higher, perhaps 30 to 35g per sitting, or roughly 0.25 to 0.35g of protein per kilogram of body weight.
The picture becomes more interesting with exercise. Resistance training can nearly double the rate of muscle protein synthesis, which means that eating beyond the 20 to 25g threshold may offer more benefit in a post-exercise context than at rest, even if the returns are still diminishing. Doubling intake from 10g to 20g roughly doubles the synthetic response; going from 20g to 40g may increase it by only around 20 to 30 per cent.
It is also worth noting that most of this research uses protein supplements, which are rapidly absorbed. Protein consumed as part of a whole meal, alongside fat and fibre, is delivered more slowly to the bloodstream. That slower delivery may allow the body to effectively utilise larger amounts, because the amino acids arrive over a longer window rather than all at once.
Age matters here too. Older adults appear to experience a degree of anabolic resistance, meaning the body becomes less sensitive to the muscle-building signal from protein. Studies specifically in older adults have shown that doses of 30 to 40g are more effective than 20g in this group, even when the 20g dose is boosted with additional leucine. For older individuals, the optimal dose relative to body weight may increase from around 0.25g per kilogram to 0.4g per kilogram.

Does when you eat protein actually matter?
The short answer is: somewhat, but probably less than you think.
The concept of the anabolic window, the idea that you must consume protein immediately after training to maximise muscle gains, has been significantly overstated. Yes, protein synthesis peaks within the first two hours after exercise. But the stimulus of exercise continues to elevate protein synthesis for the next 24 hours, and some evidence suggests up to 48 hours. That is long enough to benefit from several normal meals without any need to rush a protein shake the moment you leave the gym.
That said, the picture is somewhat different for older adults. The post-exercise stimulus for protein synthesis may not last as long in this group, possibly due to anabolic resistance. For older people, delaying protein intake after exercise may be more detrimental than it would be for younger individuals, and eating protein closer to the session, whether within an hour post-exercise or split either side of it, appears more beneficial.
Is it better to eat protein little and often, or in larger, less frequent amounts?
Both approaches have merit, and the right answer depends on your goals and lifestyle.
The case for spreading protein across the day in smaller, more frequent doses (a strategy sometimes called protein pacing) rests on the 20 to 25g ceiling discussed above. If that is roughly the effective dose per sitting, spacing meals no more than four hours apart in theory maximises the number of times per day you stimulate muscle protein synthesis.
But eating larger amounts of protein less frequently can be equally effective, provided there is sufficient time between meals, typically eight hours or more. This is particularly relevant for people who follow intermittent fasting or time-restricted eating patterns, where longer gaps between meals are the norm. Knowing that larger protein doses can still be utilised effectively over a longer window makes these eating patterns far more compatible with adequate protein intake than they might first appear.
For older adults, particularly those in later life, protein pacing becomes more practically important. Appetite and gut tolerance can make it genuinely difficult to consume enough protein overall, and spreading intake across smaller meals and snacks throughout the day is a more manageable strategy. A protein supplement can be a useful tool here, including a serving taken before bed. There is good evidence that consuming protein in the evening supports overnight muscle protein synthesis, particularly when combined with exercise earlier in the day.

Does the type of protein affect timing?
The speed at which a protein is digested and absorbed has real implications for when it is best consumed.
Most timing research has used rapidly absorbed protein supplements. Plant-based proteins vary in their absorption rates depending on the source, though they can be highly effective when consumed in adequate amounts or combined to provide a complete amino acid profile.
Slower-releasing proteins, which coagulate in the stomach’s acidic environment and therefore deliver amino acids more gradually, are particularly well suited to evening consumption. Their slower digestion means their effects extend over several hours, making overnight muscle protein synthesis more sustained. This is why consuming a protein-rich evening meal or a slow-release protein supplement before bed is a well-supported strategy, especially for older adults or anyone looking to maximise recovery overnight.

Total daily protein intake matters most. Get that right first.
Timing and dose become meaningful refinements once the basics are in place: eat enough protein across the day, include it in meals around exercise, and do not worry too much about hitting a specific post-workout window. For older adults, the nuances of timing and dose carry more practical weight, and a little more attention to both is worthwhile.
